Optimal Protein Ranges for Weight Lifters



How Much Protein Do You Actually Need for Weight Lifting?

If you're lifting weights, protein is the raw material your body uses to repair and rebuild muscle after every session. This action is known as Muscle Protein Synthesis (MPS). But it's not just a muscle-building nutrient. Protein also supports enzyme and hormone production, immune function, and tissue repair throughout the body. Unlike carbs and fat, it's not meant to be a primary energy source and is not stored in the body. That's why getting enough on a daily basis matters more than most lifters realize.


So how much do you actually need? It depends on your training intensity and your age.


Daily Protein Targets by Training Intensity and Age


Moderate Weight Lifting

Heavy Weight Lifting

Under 50

1.4–1.6 g/kg body weight

1.6–2.0 g/kg body weight

50 and older

1.4–1.6 g/kg body weight

1.6–2.2 g/kg body weight

Weight in kg = weight in lbs/2.2


Adults over 50 sit at the same or slightly higher end of these ranges because aging muscle becomes more resistant to the anabolic effect of protein, so you need a bit more to trigger the same muscle-building response.


Ideal Weight and Protein Ranges by Height

These targets are built off a healthy body weight range for each height, not current body weight. Protein needs are driven by lean mass, not fat mass. Using current weight for someone carrying excess body fat inflates the number and can push them toward eating more protein than they need. Healthy body weight gives a more accurate target to train toward.


Here's roughly how much total protein you'd want to eat per day for heavy weight lifting:


  • Men

    • 5'2": 108–132 lb → 79–120 g protein/day

    • 5'5": 122–149 lb → 89–135 g protein/day

    • 5'8": 136–166 lb → 98–150 g protein/day

    • 5'11": 149–183 lb → 108–166 g protein/day

    • 6'2": 163–199 lb → 118–181 g protein/day

    • 6'5": 177–216 lb → 128–196 g protein/day


    Women

    • 5'2": 99–121 lb → 72–110 g protein/day

    • 5'5": 113–138 lb → 82–125 g protein/day

    • 5'8": 127–155 lb → 92–141 g protein/day

    • 5'11": 140–172 lb → 102–156 g protein/day

    • 6'2": 154–188 lb → 112–171 g protein/day

    • 6'5": 168–205 lb → 122–186 g protein/day


These are general daily totals based on a broad resistance-training range (1.6–2.0 g/kg). Use the chart above to push toward the higher or lower end based on your age and how heavy you're actually lifting. Some clients are already eating well past the top end — they have room to back off and save money on protein-heavy groceries and supplements without losing progress. Others aren't close to the bottom end and need to build up.


What That Looks Like Per Meal

To maximize muscle protein synthesis, aim for roughly 21–35 grams of protein per meal. Spreading protein intake evenly across 3-4 meals in a day is what keeps muscle protein synthesis switched on. Younger lifters can hit the low-to-middle end of that range, while adults over 50 should aim for the upper end (around 30–35 g), since older muscle needs a bigger dose to get the same signal to rebuild.


Here's roughly what that looks like from different food sources:


  • Meat, poultry, and fish: About 3–4 oz of cooked chicken breast, turkey, lean beef, or fish (roughly the size of a deck of cards) delivers 21–28 g of protein.


  • Grains: Grains contribute protein but rarely hit the target alone. A cup of cooked quinoa has about 8 g; a cup of cooked oats has about 6 g. Useful as a supporting source, not the main event.


  • Nuts: About 1 oz (a small handful) of almonds or peanuts has 6–7 g of protein. Nuts are calorically dense, so treat them as an add-on rather than your primary source.


  • Vegetarian options: A cup of cooked lentils (~18 g), a cup of edamame (~17 g), 3–4 oz of tempeh (~16 g), 6 oz of Greek yogurt (~15–18 g), a cup of cottage cheese (~24 g) or two eggs (~12 g). You can combine sources to reach 21–35 g per meal.


Hitting this at every meal takes planning, especially for clients trying to lose weight because every gram of protein is competing for limited calories against whole grains, vegetables, and fruit. (all of which are important to eat). The fix is choosing leaner, high-protein-density foods more often.


A Note for Vegetarians and Vegans

Most plant proteins are "incomplete". That is, they lack adequate quantities of the essential amino acids your body can't make on its own.* You'll want to combine different plant sources across the day (like grains with legumes, or nuts with beans) to cover your full amino acid needs.




*You may have heard that "every plant contains complete protein." Technically, they do, but the amounts of specific amino acids are often so low that they need to be combined with other plants sources to hit the right amounts of all essential amino acids.
